Building Muscle After 40: What Actually Works

After 40, testosterone declines about 1% per year, recovery takes longer, and joint health becomes a real concern. Muscle protein synthesis is blunted compared to your 20s. None of this means you can’t build muscle. It means you need to be smarter about how you train, recover, and eat.

Younger lifters can get away with smashing a muscle group once per week and recovering fine. After 40, research suggests training each muscle group 2–3 times per week with moderate volume works better than one brutal session. Think full-body or upper/lower splits rather than traditional bro splits.

After 40, the anabolic window — the period of heightened muscle protein synthesis post-workout — narrows. Getting 30–40g of high-quality protein within 60 minutes of training becomes more important. Total daily protein remains the biggest driver (aim for 1g per pound of bodyweight), but strategic timing provides an additional edge.

Sleep quality, stress management, and active recovery become increasingly important after 40. Poor sleep reduces growth hormone release by up to 70%. Chronic stress elevates cortisol, which breaks down muscle tissue. Prioritizing 7–9 hours of quality sleep and adding mobility work isn’t optional — it’s where the gains actually happen.
